You’ve probably heard of the Norwegian 4×4. Four minutes hard. Three minutes easy. Repeat four times. VO₂max goes up. Everybody from longevity podcasts to cardio GooRoos loves it. And for good reason. The original study was legit... ...but the way most people run the protocol? That’s where the wheels start flying off the meat wagon. Heart Rate Is Not Output Most GooRoos and even well-intentioned researchers, many who have never trained a single soul, tell you to hammer away at 90–95% of max heart rate when prescribing the 4×4. The problem is your heart rate can keep climbing while your actual output starts circling the drain with one foot on the banana peel. Watts drop. Pace fades. Legs start negotiating with God. Yet your watch proudly reports: Congratulations, meat unit. You are still in the correct HR zone. Morales-Palomo et al. (2017) demonstrated this problem beautifully. During hard four-minute intervals where heart rate was clamped around the prescribed target, power had to be reduced by roughly 30 watts to keep HR there. Same heart rate. Less work. That matters. So I went into the cardio laboratory, aka the Garage Gym, with a full metabolic cart (yes, I own one), three NIRS units, a Concept2, too much coffee, and questionable judgment. My goal was to find a way to keep the principles intact, but build a better long-term setup that worked for more meatheads. After many months of tinkering, testing, and trials on my own test wabbits, I got it down. The Norwegian 4×4: Meathead Edition In the original Helgerud et al. (2007) study, the two high-intensity groups were the ones that significantly improved VO₂max. The 4×4 group increased VO₂max by about 7.2%. The 15/15 interval group improved by about 5.5%. Meanwhile, the long slow distance and lactate-threshold groups did not significantly improve VO₂max despite the total work being matched. Sorry, Zone 2 Zealot Zack. There is no easy train on this one. The main change I made was the dose. Power output became the target. Heart rate became information. HR recovery determined your rest periods between rounds. Output determined when you were done. The end result is a protocol that is much harder to BS yourself through since you either made the power targets... ...or you didn’t. Yes, by all means, you need hard stuff. I am a fan of hard stuff. But hard work done with no dose control can turn into a caffeinated demolition derby where you snort pre-workout off the rower seat and confuse suffering with adaptation. We can do better. And there is another physiology nugget from Helgerud et al. (2007) that I think gets overlooked. Stroke volume increased by roughly 10% in both interval groups. Translation: Their cardiac pump got upgraded. More blood pumped per beat. That is useful physiology... ...but only if you actually deliver the intended dose. Imagine eating a giant steak. Now imagine your body standing at the entrance to your muscles with a tiny clipboard: “Sorry, pal. We can only use 30 grams of protein at once. The rest goes in the dumpster.” This has been repeated gym lore for decades: Your body can only absorb 20–30 grams of protein per meal.
